How Steps Become Calories
The number of calories burned per step depends on body weight, stride length, walking speed, and terrain. A rough estimate is 0.03–0.05 kcal per step per kg of bodyweight. For a 70kg person walking at moderate pace, each step burns approximately 0.04 kcal — so 10,000 steps burns around 400 kcal. Running burns approximately twice as many calories per step due to higher impact and energy cost.
The 10,000 Steps Target
The 10,000-step goal originated from a 1965 Japanese marketing campaign for a pedometer, not from scientific research. However, subsequent research has validated it as a useful target. A 2019 JAMA Internal Medicine study found that 7,500 steps per day was associated with significantly lower mortality risk, with diminishing returns beyond that. For general health, the evidence supports a target of 7,000–10,000 steps per day.
Making Steps Count More
Not all steps are equal. Brisk walking (above 100 steps per minute) provides additional cardiovascular benefits beyond moderate walking. Incline walking (hills, stairs) significantly increases calorie burn without adding steps. Breaking up long periods of sitting with short walking breaks improves metabolic health markers even if total step count is unchanged. The most beneficial change for sedentary people is simply moving more throughout the day.
Steps vs Other Exercise
10,000 steps burns approximately 400–500 kcal (for a 70kg person) — equivalent to a 45-minute moderate run. However, step-based activity is weight-bearing and low-impact, making it sustainable for almost everyone. Combined with 2–3 sessions of strength training per week, a high daily step count covers most of the bases for health, longevity, and weight management without requiring structured exercise sessions.
