Rowing Pace Guide

The Concept2 500m Split

Pace on Concept2 monitor is shown as 'time per 500m' — even when rowing a different distance. Example: rowing 2,000m at 2:00 pace = 8:00 total. Rowing 5,000m at 2:00 pace = 20:00 total. Why? Standardised pace allows easy comparison across distances and is more intuitive than watts for most rowers. Conversion to watts: watts = 2.80 / (pace_seconds/500)³. So 2:00 pace = 270W. 1:50 pace = 351W. 1:40 pace = 469W. Doubling power reduces pace by approximately 20%. Top elite male rowers: 1:25 sustained

Performance Distances

500m sprint: 1:25-2:00 elite/recreational. Anaerobic test. Predicted from 2k: divide 2k time by 4.6 approximately. 2,000m: gold-standard rowing benchmark. World record (M): 5:35. World class amateur: under 6:00 (M), under 6:50 (F). 5,000m: 4× 2k time approximately. Rower's 'tempo run' equivalent. 10,000m: 8.5-9× 2k time. Endurance event. 60-minute / hour row: distance covered in 1 hour. World records over 17,000m. Recreational target: 12,000-14,000m. Half marathon (21,097m): 60-90+ minutes depen

Training Zones

UT2 (Utilisation 2): 60-70% max HR. Long aerobic — base building. 75-80% of total volume. UT1 (Utilisation 1): 70-80% max HR. Tempo work. AT (Anaerobic Threshold): 80-90% max HR. Lactate threshold pace. TR (Transport): 90-95% max HR. VO2 max work. 2k race pace approximately. AN (Anaerobic): max efforts. 500m race pace. Polarised training works best: 80% UT2, 10% AT/TR, 10% rest/AN. Avoid grey zone (UT1) — too hard for recovery, too easy for adaptation. 6 weeks of structured training typically im

Drag Factor and Damper

Damper setting (1-10 on flywheel): does NOT directly equal resistance. Adjusts air flow to flywheel. Drag factor (in PM5 monitor menu): air resistance to flywheel. Set to 110-120 for most rowers. Higher (130+): heavier feel — slower stroke rate, more force per stroke. Lower (90-110): lighter feel — faster stroke rate, lower force per stroke. Olympic rowing: drag factor 130-135 (mimics on-water boat resistance). Light rowers: drag factor 110-120 better for cardiovascular work. Stroke rate: 18-20
